Nutrient Density Guide: Eat More Nutrients with Fewer Calories

Nutrient density means more vitamins and minerals per calorie. Prioritising it lets you eat enough volume while controlling energy — useful in any deficit.

The three macronutrients, in numbers

Protein and carbohydrate each provide about 4 kcal per gram; fat provides about 9 kcal per gram; alcohol, at 7 kcal per gram, is energy without nutrition. These values are the foundation of every macro plan.

Protein is the priority macro: it preserves muscle in a deficit, supports growth in a surplus, and increases satiety. General targets run from 0.8 g/kg (sedentary minimum) up to 1.6-2.2 g/kg for active people and athletes.

Fat and carbohydrate

Dietary fat is essential for hormones and absorption; keep it around 20-35% of calories and favour unsaturated sources. Carbohydrate is the body's efficient fuel; its share flexes with your goal and preference. Fibre (25-38 g/day) deserves its own attention because it supports fullness and metabolic health.

Counting versus not counting

You do not have to track forever. Many people use a short tracking phase to learn true portions, then move to hand-size estimates and intuitive eating. The point is awareness, not a lifetime of logging.

Honest limitations

Macro targets are guides, not laws. Individual protein needs vary with training, age, and health; labelled values in foods carry small errors; and tracking apps are only as good as their database. Use macros to build a sustainable pattern, not as a source of anxiety about hitting exact gram counts.
