What Are Macronutrients?

Macronutrients are the nutrients your body needs in large amounts to function. There are three: protein, carbohydrates, and fat. Together they provide the calories (energy) that power everything you do. Each plays a unique role, and getting the right balance is key to reaching your fitness goals.

All three provide calories, but in different amounts:

  • Protein: 4 calories per gram
  • Carbohydrates: 4 calories per gram
  • Fat: 9 calories per gram

Protein: The Builder

Protein is made of amino acids — the building blocks for muscle, skin, enzymes, and hormones. It is essential for repair, recovery, and satiety (fullness).

How much you need:

  • Sedentary adults: 0.8 g/kg bodyweight
  • Active adults: 1.2–1.6 g/kg
  • Strength training or fat loss: 1.6–2.2 g/kg

Protein also has the highest thermic effect of food (TEF) — your body burns 20–30% of protein calories just digesting it. This makes it especially valuable during weight loss. Calculate your target with the protein intake calculator.

Best sources: Chicken, fish, eggs, Greek yogurt, tofu, lentils, lean beef.

Carbohydrates: The Fuel

Carbs are your body's preferred energy source, especially for high-intensity exercise and brain function. They are stored as glycogen in muscles and the liver.

Types:

  • Complex carbs (oats, brown rice, sweet potatoes, whole grains) — slow-digesting, fiber-rich, steady energy.
  • Simple carbs (sugar, fruit juice, white bread) — fast-digesting, best around workouts.

How much you need: 3–5 g/kg for most people, up to 7–10 g/kg for endurance athletes. Prioritize complex carbs for sustained energy.

Fat: The Regulator

Dietary fat is vital for hormone production, nutrient absorption (vitamins A, D, E, K), cell membrane health, and brain function. Despite its bad reputation, fat is not the enemy — the type matters.

Types:

  • Unsaturated fats (olive oil, avocado, nuts, fish) — heart-healthy, anti-inflammatory.
  • Saturated fats (butter, coconut oil, red meat) — fine in moderation.
  • Trans fats (processed foods) — avoid entirely.

How much you need: 0.8–1.2 g/kg bodyweight, or about 20–30% of total calories.

Muscle gain30%50%20%

For most people, a balanced 30/40/30 split is a great starting point. Adjust protein up during cuts (to preserve muscle) and carbs up during bulks (to fuel training).

Quick Tip Track your macros for at least 2 weeks to understand your eating patterns. You don't need to track forever — once you learn portion sizes, you can estimate accurately.
