Step 1: Calculate Your BMR

TDEE starts with BMR — your resting calorie burn. Using the Mifflin-St Jeor formula:

  • Men: 10 × weight(kg) + 6.25 × height(cm) − 5 × age + 5
  • Women: 10 × weight(kg) + 6.25 × height(cm) − 5 × age − 161

Step 2: Choose Your Activity Level

This is where most people go wrong — they overestimate. Be honest:

  • Fat loss: TDEE − 300 to 500 kcal → ~1,700–1,900 kcal/day
  • Muscle gain: TDEE + 200 to 300 kcal → ~2,400–2,500 kcal/day
  • Maintenance: Eat at TDEE → ~2,200 kcal/day

  1. Overestimating activity — When in doubt, pick the lower level.
